Fiber is the other protein

Most people get half of what they need. It steadies blood sugar, feeds the gut, and does more for how full you feel than anything except protein.

If protein is the nutrition target everybody undershoots and knows it, fiber is the one everybody undershoots and does not. The average American adult eats around 15 grams a day. The target most guidelines set is 25 to 38, and the research on longevity keeps nudging that upward.

It is not a glamorous nutrient. It is, per gram, one of the most useful things you can eat.

What it does

Fiber is the part of a plant your body cannot digest, and that is the point. Soluble fiber, the kind in oats, beans and fruit, forms a gel that slows how fast sugar enters the blood, which flattens the spike after a meal and the crash an hour later. It also binds cholesterol on the way through. Insoluble fiber, in vegetables, whole grains and skins, keeps everything moving.

Both feed the bacteria in your gut, and those bacteria turn fiber into compounds that lower inflammation and, increasingly it seems, affect mood, immunity and how well you sleep. The gut is the one part of you that eats what you eat, and fiber is what it wants.

And for anybody trying to eat less without being hungry, fiber is the quiet ally: high-fiber meals fill you up for fewer calories and keep you full longer, which is why a bowl of lentils holds you through an afternoon a sandwich does not.

How much

Aim for 30 grams a day as a floor and do not worry about the ceiling. Most people will find that hard for the first two weeks, easy after. Go up gradually and drink more water as you do; a sudden jump is uncomfortable, a gradual one is not.

Some anchors, in grams of fiber:

  • A cup of cooked lentils or black beans: 15. The single most efficient source there is.
  • A cup of raspberries: 8. Most berries are close.
  • A medium pear or apple with the skin: 5 to 6.
  • A cup of oats: 8. Chia seeds are 10 per ounce.
  • A cup of broccoli or a large carrot: 4 to 5.
  • A slice of real whole-grain bread: 3. A slice of white: 1.

The pairing that works

Protein and fiber together at every meal is about the most robust nutrition rule there is. Beans do both. Eggs with vegetables, yogurt with berries and oats, chicken with a pile of greens and a grain. Get those two right and most of the rest, the calories, the sugar, the fullness, sorts itself out.
